Golden Milk and Turmeric: An Honest Guide to Benefits and Risks

A warming haldi doodh recipe that takes five minutes, plus a clear look at what turmeric can and can't do, why supplements are different from food, and who should be careful.

Golden milk, or haldi doodh, is warm milk simmered with turmeric, a pinch of black pepper and a few sweet spices. It's a comforting evening drink that Indian families have made for generations, and it takes five minutes. Enjoy it as food. Just don't expect it to work like medicine, and treat concentrated turmeric supplements with far more caution than the spice in your cup.

The recipe

This makes one generous mug. It doubles easily.

Ingredients

  • 1 cup (240 ml) milk, dairy or unsweetened soy, oat or almond
  • ½ teaspoon ground turmeric
  • ¼ teaspoon ground cinnamon, or one small stick
  • 2 thin slices fresh ginger, or ⅛ teaspoon ground ginger
  • 1 small pinch freshly ground black pepper
  • 2 crushed green cardamom pods (optional)
  • ½ teaspoon ghee or coconut oil (optional)
  • 1 teaspoon honey, jaggery or maple syrup, to taste

Method

  1. Pour the milk into a small saucepan and add everything except the sweetener.
  2. Warm over medium-low heat, whisking, until it just starts to steam and bubble at the edges. Don't let it boil hard.
  3. Lower the heat and simmer gently for 3 to 4 minutes, so the spices soften and the ginger infuses.
  4. Take it off the heat. Strain into a mug, then stir in the sweetener. Honey is best added once the milk has cooled slightly.
  5. Whisk or froth for a few seconds if you like a foamy top.

What turmeric can and can't do

Turmeric's best-studied compound is curcumin, which has anti-inflammatory and antioxidant effects in laboratory studies. The trouble is getting from the lab to the body. Curcumin is poorly absorbed, quickly broken down, and makes up only a small share of turmeric powder by weight.

The US National Center for Complementary and Integrative Health describes human research on turmeric as limited and mixed, with no strong evidence that it treats any specific condition. Some small trials in joint pain look promising; many others are too small or too short to be sure. Why the pinch of black pepper matters

Black pepper contains piperine, which slows the body's breakdown of curcumin. In a small 1998 study by Shoba and colleagues, taking piperine with a large dose of curcumin raised its measured bioavailability by about 2,000%.

That sounds dramatic, but remember the dose: the study used concentrated curcumin in grams, far more than a cup of golden milk contains. In your kitchen, pepper is a sensible traditional pairing. In supplements, it's one reason to be careful, as the next section explains.

Liver injury is the risk to know about. A US study from the Drug-Induced Liver Injury Network, published in the American Journal of Medicine in 2023, described 10 cases of turmeric-linked liver injury recorded between 2004 and 2022. All occurred after 2011, five people were hospitalized, and one died. Three of the products contained piperine. Symptoms typically appeared one to four months after starting the supplement, and many patients carried a gene variant called HLA-B*35:01, which may make some people more susceptible.

These cases are rare compared with how many people take turmeric. But they involved supplements, not food, and they're a reason to take extracts only with good reason and your doctor's knowledge.

More questions

Is it safe to drink every day?

For most people, turmeric in normal food amounts is considered safe. The liver-injury cases in the research involved supplements, not cooking. If you take blood thinners or have gallbladder or liver disease, mention golden milk to your doctor anyway.

Will it help me sleep?

There's no evidence that turmeric is a sleep aid. A warm, caffeine-free drink as part of a regular wind-down can still help you relax, which is a real benefit.

Can I drink it during pregnancy?

Turmeric in food amounts is generally considered fine. Avoid turmeric or curcumin supplements unless your provider recommends them.

Why did my golden milk taste gritty?

Ground turmeric doesn't fully dissolve. Simmer it a little longer, whisk well and strain through a fine sieve.

Make it part of your evening
